Desk Job Killing Your Back? Here's What's Really Going On

That dull ache by 3pm. The stiff shuffle when you finally stand up. Sound familiar? If you sit at a desk all day, your lower back is probably telling you something — and you're far from the only one listening. Sitting for hours on end is one of the biggest triggers of back pain we see in clinic. Here's why it happens, and what actually helps.

Why Your Back Hates Sitting

A few things happen the moment you sit down for hours at a time:

  • More pressure on your discs. Sitting loads your lower spine more than standing does — slouch, and it's worse.
  • Your core switches off. Stay still long enough and the muscles meant to support your spine simply stop doing their job.
  • Tight hips, cranky back. Sitting shortens your hip flexors, which tug on your pelvis and wind up your lower back.
  • Posture creeps. Rounded shoulders, forward head, no back support — your spine ends up compensating for all of it.
  • Everything stiffens up. Movement keeps blood flowing to your spine. Sit still too long and things just seize.

Here's the good news: sitting itself isn't the enemy. Sitting still for too long is.

Is Your Desk to Blame? Check the Signs

  • Pain that builds through the day and peaks by evening
  • Stiffness the second you stand up
  • An ache that eases once you start moving
  • Tightness spreading into your glutes or the backs of your legs

Fixing It: 5 Things That Actually Help

1. Sort Your Setup

  • Screen at eye level — stop craning your neck down
  • Feet flat on the floor, knees level with your hips
  • Lower back supported — a cushion works if your chair doesn't cut it
  • Elbows at about 90° when you type

2. Just Move More

Forget the perfect stretch routine — this is the one thing that moves the needle most. Get up, walk around, or shift position every 30–45 minutes. Stick a reminder on your phone if you have to.

3. Loosen the Tight Bits, Wake Up the Weak Ones

  • Hip flexor stretches — undo what sitting does to your hips
  • Glute exercises — switch those muscles back on
  • Spine mobility — get your spine moving again
  • Core exercises to rebuild the core strength your back needs

4. Stop Chasing 'Perfect' Posture

There's no one posture you should hold all day, so stop stressing about it. What matters is changing position often — not finding the mythical "correct" way to sit.

5. Try a Sit-Stand Desk

Switching between sitting and standing takes pressure off your spine. Just don't swap one extreme for another — standing all day isn't the fix either. Variety wins.

When It's Time to Get Help

If the pain keeps coming back, won't shift, or is messing with your sleep, work, or workouts — don't just live with it. A physiotherapist can pinpoint exactly what's going on and build a plan around your body, not a generic stretch sheet off the internet.
